Walk into a supermarket and you’ll find dozens of bottles of extra virgin olive oil.
Some are expensive. Some are cheap. Some are labelled organic, cold extracted, early harvest or high in polyphenols.
But how do you actually know what makes one olive oil better than another?
And perhaps more importantly: what should good olive oil actually taste like?
The answer may be more interesting than you think.
The secret hiding in your olive oil
Extra virgin olive oil is more than a source of fat.
Alongside its predominantly monounsaturated fatty acids, it contains a smaller fraction of naturally occurring compounds called phenolic compounds, often referred to collectively as polyphenols.
These compounds contribute to the oil's antioxidant properties, stability, flavour and characteristic bitterness and pungency.
Some of the best-known include hydroxytyrosol, oleuropein derivatives, oleocanthal and oleacein.
And this is where olive oil gets particularly interesting.
Because some of the compounds that make a high-quality olive oil taste more bitter or peppery are also the compounds researchers are interested in for their biological activity.
That peppery burn? It's not necessarily a defect.
Take a sip of a fresh, robust extra virgin olive oil.
You might notice:
fruitiness → bitterness → peppery pungency
And if the oil is particularly intense, you may even feel a little tickle or cough at the back of your throat.
That sensation isn't necessarily a sign that something is wrong with the oil.
Quite the opposite.
Phenolic compounds contribute significantly to the bitterness and pungency characteristic of virgin olive oil. Studies have found correlations between phenolic content and these sensory characteristics.
Oleocanthal, in particular, is associated with the characteristic throat irritation or pungency of some olive oils.
So if you've always assumed that the smoothest, mildest olive oil was automatically the best one, you may have been missing something.
Bitterness can be part of the point.
That doesn't mean every bitter oil is better—or that smooth olive oil is bad. Taste depends on the olive variety, harvest stage, processing and phenolic profile.
But intense bitterness and pungency can be useful clues that you're tasting an oil with a richer phenolic fraction.
Why do polyphenols matter?
This is where we need to separate what we know from what is still being investigated.
Olive oil polyphenols have antioxidant and other biological activities, and research has explored their relationship with oxidative stress, vascular function and cardiovascular health. But it would be an overstatement to say that simply choosing a high-polyphenol oil guarantees lower inflammation, longer life or protection from disease. Human evidence is more nuanced.
What we do have is something unusually specific in European nutrition regulation.
The EU-authorised health claim states that olive oil polyphenols contribute to the protection of blood lipids from oxidative stress when the oil provides at least 5 mg of hydroxytyrosol and its derivatives per 20 g of olive oil. The required condition also specifies a daily intake of 20 g.
That's an important distinction.
It's not a claim that olive oil is a miracle food.
It's a specific claim about a specific physiological effect at a specific intake.
And that's exactly the kind of detail worth paying attention to.
So, what counts as "high polyphenol"?
Here's where marketing can get confusing.
You may see bottles labelled:
250 mg/kg
500 mg/kg
800 mg/kg
1,000+ mg/kg
But there is currently no universal legal definition that officially classifies olive oils as low, medium, high or very high in polyphenols.
One large study analysing more than 5,700 Greek olive oils proposed:
- 250 mg/kg — important threshold related to the EU health claim
- >500 mg/kg — a useful proposed definition of "high-phenolic"
- >1,200 mg/kg — exceptionally high in that particular study
These are useful reference points, but they should not be presented as universal categories.
And there's another problem:
polyphenol numbers aren't always directly comparable.
Different laboratories and analytical methods can measure different groups of compounds, meaning that one number on a bottle doesn't necessarily tell the entire story.
So don't fall into the trap of thinking:
1,000 mg/kg = automatically better than 500 mg/kg.
More isn't necessarily the whole story.
The specific phenolic compounds, the analytical method, the freshness of the oil and the overall quality of the product matter too.
How do producers make an oil richer in polyphenols?
It starts long before the bottle reaches your kitchen.
1. Harvest timing
Olives harvested earlier, while still relatively green, often contain higher concentrations of phenolic compounds.
As the fruit ripens, the phenolic profile changes.
But earlier isn't automatically better. Harvest timing also affects flavour, yield and the overall characteristics of the oil.
2. Gentle, efficient extraction
Processing conditions matter.
Producers aim to extract the oil while limiting oxidation and preserving desirable phenolic compounds.
Temperature, oxygen exposure, processing time and technology can all influence the final composition.
3. Storage
This part is often overlooked.
An olive oil can start with an impressive phenolic content and lose some of it over time.
Light, oxygen and heat accelerate deterioration and can reduce phenolic compounds. Research has repeatedly shown that storage conditions influence the chemical and sensory quality of extra virgin olive oil.
In one study of 160 extra virgin olive oils, phenolic content decreased by an average of about 42% after 12 months, even when stored in darkness at 20°C.
In other words:
The number on the day of bottling isn't necessarily the number you're getting months later.
What should you look for when buying olive oil?
You don't need to become an olive oil chemist.
But a few details can tell you a lot.
Look for the harvest date
Not just the best-before date.
A harvest date tells you much more about the freshness of the oil.
Look for the origin
"Made in Europe" tells you very little.
A clearly identified country, region, producer or cultivar gives you much more information.
Look at the packaging
Dark glass, tins and other protective packaging can help limit exposure to light.
And once you've bought it, keep it away from heat and direct sunlight.
Look for actual testing
If a brand talks about polyphenols, ask whether the number refers to the current batch and whether the testing method is disclosed.
A bold number on a website is less useful than a transparent laboratory analysis.
And finally: taste it
A good extra virgin olive oil should not taste flat or completely anonymous.
Look for:
freshness.
fruitiness.
bitterness.
pungency.
The balance will vary enormously depending on the olive variety and style.
The most important part: don't confuse bitterness with quality
Here's the nuance.
A peppery, bitter oil isn't automatically superior.
And a mild oil isn't automatically inferior.
Olive oil is a complex food. Its sensory profile depends on the cultivar, maturity of the olives, climate, processing and storage.
But once you understand what you're tasting, you stop seeing bitterness and pungency as flaws.
They become information.
That little burn in your throat might be telling you something about the chemistry of the oil.
Olive oil is more than a fat.
It's a whole food with a complex chemical profile.
And some of its most interesting compounds are present in relatively small amounts—which is exactly why two bottles of extra virgin olive oil can look almost identical on the shelf while being very different chemically and sensorially.
So next time you buy olive oil, don't stop at:
"Is it extra virgin?"
Ask:
When was it harvested?
Where did it come from?
How was it produced?
How was it stored?
What does it taste like?
And if polyphenols are highlighted—has the current batch actually been tested?
Because when it comes to olive oil, quality isn't just a marketing word. It's chemistry, agriculture, processing and time.
And perhaps the easiest way to understand good olive oil is simply to taste one that has been made well.
